How to Eat More and Still Lose Weight
You don’t have to starve to lose body fat. Hunger is not proof that your diet is working. You can eat more food, feel full, and still make progress. I have coached hundreds of clients through fat loss phases, and I am currently 8 pounds down in six weeks using this exact approach.
In this post you will learn how protein helps, why fiber and volume matter, and how to build meals that keep you full. I will also show you two full example days of eating that both total about 2,100 calories but feel completely different in your body.
Example Meal Plans
Most people ask how to eat more while dieting. The answer is food choice. Here is proof.
Both example days include
- About 2,100 calories
- Five meals
- Breakfast, snack, lunch, afternoon snack, dinner
The difference is in protein, fiber, and total weight of the food.
Highly Processed Day
- 2,175 calories
- 70 grams of protein
- 7 grams of fiber
- About 600 grams of total food volume
Meals included an apple fritter, iced coffee, oatmeal bar, protein bar, vending machine snacks, and a fried chicken sandwich with soda. Low fiber. Low protein. Small volume. Very easy to overeat later.
Whole Food Day
- 2,112 calories
- 151 grams of protein
- 41 grams of fiber
- About 2,100 grams of total food volume
Meals included eggs, egg whites, oats with milk and blueberries, yogurt with berries and honey, roasted vegetables with turkey, bran flakes with milk, and salmon with asparagus and potatoes. High protein. High fiber. Large volume. Easier to stay full all day. Check out the other healthy meal plans I’ve made!
You can see the difference. Same calories. Four times more food. Over double the protein and over six times the fiber.
The Framework
Use this simple strategy to stay full while losing weight.
Eat enough protein
- Protein is the most filling macronutrient.
- It helps control appetite and protects muscle mass.
- In one study, people who ate 30 percent of calories from protein naturally ate 440 fewer calories per day and lost 11 pounds in 12 weeks without slowing their metabolism.
- Fiber slows digestion and helps regulate appetite and blood sugar.
- Adding about 14 grams of fiber per day can lead to 4 pounds of weight loss in a few months.
- Choose oats, berries, vegetables, beans, and whole grains. Whole food sources work better than supplements.
Choose high-volume foods
- Foods with high water content fill your stomach and trigger fullness signals.
- Soups, vegetables, fruits, and potatoes are great options.
- Boiled potatoes rank as the most filling food ever tested.
Bonus tip
Build meals using the food groups.
- Lean protein
- Whole grains
- Fruits
- Vegetables
- Low-fat dairy
- Nuts and seeds
- Beans and legumes
These foods provide calories and macronutrients, but also fiber, vitamins, minerals, and antioxidants. That nutrient mix helps reduce cravings and makes calorie control easier.
Why It Works
This way of eating supports every system that controls hunger.
Mechanical fullness
- Large meals stretch the stomach, telling your brain you are full.
Hormonal regulation
- Protein, fiber, and nutrients help regulate hunger hormones like ghrelin and leptin.
Blood sugar stability
- Balanced meals prevent sharp spikes and crashes that cause cravings.
Nutrient signaling
- Your body knows when it is getting what it needs. When it does, the urge to keep eating drops.
The Two Paths
You get to choose.
Processed diet
- Low protein. Low fiber. Low volume. Low nutrients. High cravings.
Whole food diet
- High protein. High fiber. High volume. High nutrients. Easier to stay full.
That is how you eat more and still lose weight.
