How I Planned a 2350-Calorie Meal Plan to Lose Fat and Keep Strength

Your goals need a plan. Calories, macros, and food choices only work when they are organized. That is why I meal prep every week.

Using this approach, I went from 203 pounds to 186 pounds and dropped about 10 percent body fat. The meal plan in this post is the exact one I am using right now. It is built for fat loss, but the same process works for 1800, 2300, or 3000 calories.

This post shows how I structured the week, what foods I chose, and how each meal fits into the bigger goal. You will see how to use every food group to hit your calories, get enough protein, meet your nutrient needs, and stay full while dieting.

How to Build a Meal Plan That Works

Focus on diet composition. Each meal should include:

  • Lean protein
  • Whole grains
  • Fruits
  • Vegetables
  • Low-fat dairy
  • Nuts, seeds, beans, legumes

These cover protein, fiber, vitamins, minerals, omega-3s, and antioxidants. They also keep hunger under control while dieting.

Food Groups I Used for This Meal Plan

Vegetables

  • Spinach
  • Tomatoes
  • Broccoli
  • Potatoes
  • Sweet potatoes

Aim for 2 to 3 cups per day

Whole grains

  • English muffins
  • Bran flakes
  • Whole grain burger buns

3-5 oz equivalent

Low-fat dairy

  • Greek yogurt
  • Low-fat mozzarella
  • Low-fat milk
  • Cream cheese (used in the chili recipe)

3 cups or 3 servings (1.5 oz) low fat cheese.

Nuts, seeds, beans, legumes

  • Peanut butter
  • Chia seeds
  • Great northern beans
  • Cannellini beans

1 oz of nuts

½ cup of beans

Protein sources

  • Egg whites
  • Turkey bacon
  • Chicken breast
  • Pork chops
  • Turkey burgers
  • Salmon
  • Protein powder

30-40 grams 4-5 times per day

Meal Prep Strategy

Keep everything simple. Prep in batches. Use the crock pot for the main lunch. Use the oven for potatoes, eggs, and turkey bacon. Cut vegetables. Store everything in containers. Aim for one hour of prep time plus 30 minutes to portion things out.

Main Recipe: White Chicken Chili (Lunch)

Prep beans, corn, and vegetables. Layer chicken at the bottom of the crock pot, add seasoning, vegetables, beans, broth, and green chilies. Cook on low for 3 to 4 hours. Makes 12 servings. This becomes your go-to lunch for work.

Side Recipe: Baked Potatoes and Sweet Potatoes

Cube them. Use cooking spray instead of oil to save calories. Season. Bake at 420 degrees for 15 to 20 minutes. Flip. Bake another 15 to 20 minutes. Use these as your carb source for dinner.

Baked Potatoes

Breakfast Prep

Egg whites baked in the oven using a cooling rack setup. Turkey bacon baked after the eggs. Store both in the fridge. These build your egg white breakfast sandwich.
